Habit stacking examples for healthy routines

Habit stacking means attaching a new action to something you already do (“After I pour coffee, I drink water”). Below are healthy examples for adults — then stack one in the planner or track it on the free PDF. Mentions of popular habit books are descriptive only; we are not affiliated with them.

01

What habit stacking is (plain language)

You link a new habit to a stable cue you already perform. The cue should be specific and frequent. Keep the new action tiny until it feels automatic.

Example grid — morning, work, evening

Copy any row into your notebook or printable tracker. Prefer stacks that support movement, sleep, hydration, or food patterns cited in WHO/CDC/NHS-style guidance.

After I… (cue)I will… (habit)

After I fill my water bottleI do 10 bodyweight squats
After I put on walking shoesI start a timer for 20 minutes
After I wash dinner dishesI prep tomorrow’s lunch fruit/veg
After I plug in my phone at nightI set it outside the bedroom
After I dim the lightsI read paper pages for 10 minutes
After my last meeting endsI write tomorrow’s one priority
After I hang up my coatI change into comfortable clothes for a short stretch
After I start the kettleI do a one-minute mobility flow
After I take prescribed morning medicineI eat a protein-forward breakfast (if eating)
After I check the weatherI choose walking over a short ride when safe
After I finish a podcast episode on a walkI add one extra block around the park

How to choose one stack today

Pick a cue that already happens daily. Make the new action under two minutes. Track it for a week on the free habit tracker PDF. Adjust in the what-if planner if you want to compare options.

04

What stacking is not

It is not a biological-age calculator, a promise of years gained, or medical treatment. Keep claims honest and habits realistic for your body and schedule.

NEXT STEP

Move from reading to doing

Open the what-if planner or print the free habit tracker PDF. ExtendLife does not calculate biological age. The planner compares practical habits and shows a population-study estimate of years, not a personal prediction.
